I am neither pro swimmer nor doctor, so you are following my advice on your own risk. For better understanding, read my Quick Reference first.

  • Warm-Up: 100K, 50B, 50R (2x)
  • 5x100K (25 sprint, 50 relaxed speed, 25 sprint)
  • 7x25K (breathe every 2nd … 8th stroke)
  • 6×50 (maximum distance diving with minimum number of strokes, at least 25m diving, then relaxed crawl back to start)
  • 5×100 (75K, 25S, focus on butterfly technique)
  • Cool down: 50R, 75K
