I am neither pro swimmer nor doctor, so you are following my advice on your own risk. For better understanding, read my Quick Reference first.

  • Warm-Up: 100K, 50B, 50R (2x)
  • 25 diving (stay on the bottom of the pool all the time)
  • 8x50L (change stroke every 12.5m)
  • 6x25K-legs (as fast as possible)
  • 3x200L (change stroke every 50m; for every stroke, do 25m only with the legs’ movement, 25m with complete stroke)
  • Endurance: 400K (try not to slack)
  • Cool down: 75B
